General warm up, then

Short and Middle distance

Up to 15 reps of 200m wind ups.

1st 50m: 50% top pace

2nd 50m: 70% top pace

3rd 50m:  90% top pace

4th 50m:  100% top pace

Start reps every 3 minutes

45 minute session

Long distance

(week 7)

Rolling session:

400m, 100m jog

500m, 100m jog

600m, 100m jog

45 minute session

Less intense

4 or 5 Sets of 300m, 400m, 500m, 100m jog recovery between intervals

200m walk / jog recovery between sets
